Choose your version of week one
- If five minutes feels substantial: walk three to five comfortable minutes once or twice a day.
- If twenty minutes is manageable: use three 10- to 15-minute walks plus one slightly longer walk.
- If forty minutes is comfortable: keep regular easy walks and add one new demand—time, purposeful pace, or gentle terrain.
An eight-week example
For someone comfortable with ten minutes, use three easy walks and one longer walk. Progress the easy walks from 10 to 25 minutes and the longer walk from 15 toward 35–45 minutes. Hold or repeat a week whenever the next dose would compromise recovery.
Do not add duration, speed, hills, and frequency together. One change gives the body a clear problem to adapt to and gives you a clear reason if the plan suddenly feels wrong.
Inactive adults are encouraged to start with small amounts and build over time; older adults should use relative intensity and match activity to ability.
Walking is not the complete week
Walking supplies aerobic work. Current guidance also includes muscle-strengthening activity and, for older adults, balance activity. Add those separately rather than trying to make every walk solve every need.
